Day 75 ends the challenge, not the habits. For the ones worth keeping after it, there is a free habit tracker that shows today, the month and the year.

The 5 rules of 75 Medium

75 Medium sits between 75 Soft and 75 Hard. It is a community version with no single owner and no fixed rulebook, so the rules change from one post to the next. This tracker uses the version most of them share:

  • Do one workout of at least 45 minutes. One day a week is a rest day.
  • Follow a diet you chose, with no alcohol.
  • Drink 3 litres of water, about 101 oz.
  • Read 10 pages of any book. Fiction counts.
  • Take a progress photo, if you want to. Most versions make it optional, and so does this tracker: a day is complete without it.

How to use this tracker

Pick a start date, write down your diet, and the tracker builds a 75-day grid. Each day, log your workout, add water as you drink it, type in the pages you read and tick the diet. A square fills in when those four are done. The photo has its own row, and the day counts with or without it.

Rest days are counted per week of the challenge: days 1 to 7, days 8 to 14, and so on. Take one in each block and that day still counts as complete. An unused rest day does not roll over, so a rest day you skip on day 3 is gone by day 8.

If you take photos, take them in the same spot, in the same light, at the same time of day, such as before breakfast. A photo from the kitchen at 7am next to one from the bathroom at 10pm shows you the lighting, not 30 days of work. Photos added here stay on your device and are never uploaded.

There is no app to install and no sign-up. Progress is saved in this browser, or in a free account if you want it on your phone and laptop.

75 Medium challenge printable (PDF)

Print the tracker for a one-page checklist: all 75 days, a box for each rule, and a column for the photo marked optional. Choose Save as PDF in your browser's print window to keep a file instead. If you have already started, the sheet prints with your real dates on every row.

Tick the box for today's date only, never the next empty row. On paper, a skipped day vanishes unless you leave its row blank.

What if you miss a day?

No rule covers it, because no one owns 75 Medium. Most versions say carry on: the missed day stays on the record and the challenge still ends 75 days after it began.

The tracker starts that way. A missed day shows on the grid and your streak resets to 0. If you want 75 Hard's rule, switch on a strict restart when you set up, and a missed day ends the run so the next attempt starts at day 1. Either way, you can fill in yesterday until the end of today, for the day you did the work and forgot to log it.

75 Medium vs 75 Hard vs 75 Soft

All three last 75 days and all three ask for water and 10 pages. The difference is the training load, the diet rule and what a miss costs.

  • 75 Soft: one 45-minute workout with one active recovery day a week, eat well with alcohol only on social occasions, 3 litres of water, 10 pages of any book. No photo.
  • 75 Medium: one 45-minute workout with one rest day a week, a diet you chose with no alcohol, 3 litres of water, 10 pages of any book, and an optional photo.
  • 75 Hard: two 45-minute workouts a day with one outdoors and no rest days, a diet with no cheat meals and no alcohol, a gallon of water (about 3.8 litres or 128 oz), 10 pages of non-fiction, and a daily photo. Miss a day and you start again at day 1.

Which one to pick

Pick 75 Medium if you already train three or four times a week and want a firmer diet rule without doubling your training time. The cost is the alcohol rule. Seventy-five days covers about 11 weekends, and some of them will have a wedding, a birthday or a work dinner in them. Decide now what you will order.

If you do not train most days yet, 75 Soft is the better first run. If 45 minutes a day already feels routine and you can find a second slot outdoors, 75 Hard is the next step up.

Track 75 Medium

  1. Write down your diet

Pick an eating plan you can check with a yes or a no, with no alcohol, and choose whether a missed day restarts the challenge.

  2. Pick day 1

The tracker builds a 75-day grid from your start date.

  3. Log the four rules each day

Your workout, water, pages read and the diet tick. Take one rest day in each 7-day block if you need it, and add a photo if you take one.

  4. Check the grid each week

See which days were complete and where the rest day went, then plan the next seven.

Questions people ask

What are the 75 Medium rules?

The common version: one 45-minute workout a day with one rest day a week, a diet you chose with no alcohol, 3 litres of water, and 10 pages of any book, for 75 days. Most versions add a progress photo and make it optional. 75 Medium has no single owner, so you will find other versions too.

Is the progress photo required in 75 Medium?

Not in most versions, and not in this tracker. The photo row is there if you want it, and a day is complete without it. Photos you add here stay on your device.

Can you drink alcohol on 75 Medium?

No. That is the main rule that separates it from 75 Soft, which allows alcohol on social occasions. If a no-alcohol rule for 75 days does not fit your life right now, 75 Soft is the honest choice.

Does fiction count for the reading?

Yes. 75 Medium asks for 10 pages of any book. 75 Hard is the version that asks for non-fiction or self-improvement.

Is 75 Medium harder than 75 Soft?

A little. The workout, water and reading targets are the same. The diet is stricter, with no alcohol at all, and the rest day is a full rest day rather than active recovery. For most people the alcohol rule is the part that decides it.

Can you lose weight on 75 Medium?

Some people do. 75 Medium has no calorie target, so it depends on the diet you choose, where you start and your body. This tracker does not record weight and makes no promise about it. If weight loss is the goal, ask a doctor or dietitian what a safe rate is for you.

Is this tracker free, and where is my progress saved?

It is free, with no sign-up. Without an account, progress is saved in this browser on this device, so clearing your browser data clears it. A free account keeps it on any device, and you can print the checklist for a paper copy.

Start with three habits and one month.

You will know by the end of it whether this is the tracker that sticks. That is a shorter test than most things you have tried.
